Yoga for Back Pain: 6 Gentle Poses That Actually Help

Simple, safe poses you can use to ease a stiff, aching back — and the principles that make them work — from a certified yoga therapist in Doha.

Most everyday back pain comes from the same few causes: too much sitting, a stiff spine, tight hips and hamstrings, and a weak deep core. Gentle yoga addresses all of them. The goal is not to stretch hard — it is to move little and often, with control.

Three rules before you begin

  • Move slowly and never into sharp pain. A gentle stretch is fine; a shooting or pinching pain is a signal to stop.
  • Breathe. Let each movement follow a slow exhale. Holding your breath tenses the very muscles you want to release.
  • Consistency over intensity. Five to ten calm minutes daily beats one hard session a week.

6 gentle poses for back pain

1. Cat–Cow

On hands and knees, slowly alternate arching and rounding the spine with your breath. This mobilises a stiff back and is the perfect warm-up.

2. Child's Pose

Knees wide, sit back towards your heels and rest your forehead down. A calming, gentle stretch for the lower back.

3. Knees-to-Chest

Lying on your back, draw both knees gently in. Releases the lower back and feels wonderful after sitting all day.

4. Supine Twist

On your back, drop bent knees to one side while keeping shoulders down. Eases tension along the spine — keep it slow and small.

5. Sphinx Pose

A very gentle backbend on the forearms that helps restore the natural curve of the lower back for people who sit a lot.

6. Legs-up-the-Wall

Rest your legs up a wall for a few minutes. Deeply relaxing, it lets the lower back settle and calms the nervous system.

Yoga is not about touching your toes. It is about what you learn on the way down. Breath first, then the body follows.
